Magnesium: Which Form Actually Matters (and Which Is a Laxative)

Glycinate, citrate, oxide or threonate: the form on the label decides what you actually get. Which magnesium helps sleep, and which is just a laxative.

Not all magnesium is the same, and the form on the label decides what you actually get. Glycinate is the calm, well-absorbed one most people want. Citrate is fine but leans laxative. Oxide is cheap, poorly absorbed, and mostly a way to move your bowels. Threonate is the interesting newcomer with the thinnest evidence. The sleep benefit people chase is real but modest, and the trials that found it used ordinary amounts.

Why does the form of magnesium matter?

Because magnesium on a label is always magnesium bound to something else, and that something else changes how much your body absorbs and what side effects you get.

The broad rule from the research: organic forms, magnesium attached to an organic molecule like glycine or citric acid, absorb better than inorganic forms like oxide. A 2021 systematic review of magnesium supplement bioavailability concluded exactly that, inorganic formulations were less well absorbed than organic ones [1]. So the cheapest magnesium is often the one your body uses least.

Here is how the common forms actually differ.

Magnesium glycinate: the default

Glycinate, also sold as bisglycinate, is magnesium bound to glycine, a calming amino acid. It absorbs well, sits gently on the stomach, and does not have the laxative pull of citrate. It is also the form most people tolerate comfortably on an empty stomach, which makes an evening dose easy to stick with night after night. For anyone taking magnesium for sleep, calm or general topping-up, it is the sensible default and the one we reach for.

Magnesium citrate: fine, but it moves things

Citrate is magnesium bound to citric acid. It is reasonably well absorbed, and comparative work using urinary output as the marker has found organic forms like citrate edge out oxide [2]. The catch is in the gut: citrate draws water into the bowel, which is why it doubles as an osmotic laxative. Useful if constipation is part of your problem, less ideal if it is not.

Magnesium oxide: mostly a laxative

Oxide is the one to know about, because it is everywhere. It is cheap, it packs a lot of magnesium by weight, and your body absorbs very little of it. Most of what it reliably does is loosen your bowels. If a bargain high-strength magnesium does not name its form, it is very often oxide, and you are largely buying a laxative dressed as a supplement.

Magnesium L-threonate: interesting, unproven

Threonate is the newcomer, promoted for brain and cognitive benefits on the basis that it raises magnesium levels in the brain in animal work. The human evidence is thin. The main trial often cited, a small study of a threonate-based formula in older adults with cognitive complaints, reported improvement on a cognitive score, but it was small, single-site, industry-funded, and has not been robustly replicated [3]. It is promising and it is expensive. In our experience it is not where a first-time magnesium buyer should start.

Does magnesium actually help you sleep?

The honest answer: a bit, for some people, and the evidence is softer than the supplement aisle implies.

The signal is real but modest. A meta-analysis of trials in older adults with insomnia found magnesium modestly shortened the time taken to fall asleep versus placebo [4]. An older randomised trial in elderly people with insomnia reported improvements in several sleep measures [5]. And a recent randomised trial of magnesium bisglycinate in adults sleeping poorly found a statistically significant but small reduction in insomnia severity [6].

Notice the recurring word: modest. Reviewers consistently flag that the trials are small, varied in quality, and often rely on people's own reports rather than objective sleep tracking. Magnesium is worth trying for sleep. It is not a sedative, and anyone promising knockout results is overselling it.

The sleep trials commonly used around 200 to 400 milligrams of elemental magnesium in the evening, and that is a description of what the studies did, not a dose we are prescribing to you. Elemental matters, because it is the actual magnesium content, which is far less than the total weight of the compound on the label. Two cautions worth taking seriously: magnesium can interact with some medications and is not appropriate for people with reduced kidney function, so read the label on any product and check with your GP or pharmacist before starting, especially if you take other medicines.

So which one should you buy?

For most people, most of the time: glycinate. It absorbs well, it is gentle, and it suits the calm-and-sleep use case people actually buy magnesium for. Choose citrate if you also want help with constipation. Skip oxide unless a laxative is the goal. Treat threonate as an expensive experiment, not a starting point.

Magnesium is one of the more common shortfalls in a modern diet, so getting the form right is worth the two minutes it takes to read the label. The bottom line

The form is the whole game. Glycinate for calm and sleep, citrate if you need things to move, oxide mostly for the loo, threonate as an unproven curiosity. The sleep benefit is real but gentle, the trials used everyday amounts, and if you take medication or have kidney issues, run it past a pharmacist before you start.
